It <\/span><a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/22157565\/\"><span style=\"font-weight: 400;\">underpins<\/span><\/a><span style=\"font-weight: 400;\"> half of all strokes and heart disease deaths worldwide and is directly implicated in over 13% of all deaths, making it the single most important risk factor for human mortality ever studied.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">There are two things about high blood pressure that seriously frustrate medical and public health professionals. First, it\u2019s a \u201csilent killer,\u201d meaning that many people who suffer from hypertension are totally <\/span><a href=\"https:\/\/www.ncbi.nlm.nih.gov\/pmc\/articles\/PMC6477925\/\"><span style=\"font-weight: 400;\">unaware<\/span><\/a><span style=\"font-weight: 400;\"> of it. (The <\/span><a href=\"https:\/\/www.who.int\/news-room\/fact-sheets\/detail\/hypertension\"><span style=\"font-weight: 400;\">World Health Organization<\/span><\/a><span style=\"font-weight: 400;\"> estimates that close to half the people who have dangerously high blood pressure don\u2019t know it.)\u00a0<\/span><\/p>\n<p><span style=\"font-weight: 400;\">Second, it\u2019s \u201chighly modifiable,\u201d which is a fancy way of saying that you have a lot of control over your blood pressure. Of course, that\u2019s actually good news; once you\u2019re aware of both the need and the strategies you can use to bring down high blood pressure.\u00a0<\/span><\/p>\n<p><span style=\"font-weight: 400;\">Broadly speaking, there are two strategies for dealing with hypertension: pharmaceuticals and lifestyle (especially diet).<\/span><\/p>\n<p><span style=\"font-weight: 400;\">The pharmaceutical industry sells a wide range of antihypertensive medications, including ACE inhibitors, beta-blockers, alpha-blockers, diuretics, calcium channel blockers, and ARBs, among others. These are among the <\/span><a href=\"https:\/\/www.goodrx.com\/drug-guide\"><span style=\"font-weight: 400;\">most prescribed drugs<\/span><\/a><span style=\"font-weight: 400;\"> in the US, but far from the most consumed. It\u2019s estimated that only half of the Americans who are prescribed these drugs take them according to their doctor\u2019s instructions.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">It\u2019s not hard to see why. <\/span><a href=\"https:\/\/medlineplus.gov\/ency\/article\/007484.htm\"><span style=\"font-weight: 400;\">Common side effects<\/span><\/a><span style=\"font-weight: 400;\"> of blood pressure medications include cough, diarrhea or constipation, dizziness or lightheadedness, headache, skin rash, nausea or vomiting, nervous feelings, sexual problems, fatigue or weakness, and unwanted weight gain or loss. When a drug causes any of these symptoms, and not taking it doesn\u2019t affect how you feel (at least in the short run), it\u2019s easy to slack off and leave the meds inside the bottle.<\/span><\/p>\n<h2>Food and Blood Pressure<\/h2>\n<p><span style=\"font-weight: 400;\">Fortunately, there\u2019s another way to treat hypertension that doesn\u2019t bring unpleasant side effects: food.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">The best known diet prescribed for cardiac health is the <\/span><a href=\"https:\/\/www.nhlbi.nih.gov\/education\/dash-eating-plan\"><span style=\"font-weight: 400;\">DASH diet<\/span><\/a><span style=\"font-weight: 400;\"> (don\u2019t worry: it doesn\u2019t make you run sprints between bites \u2014 DASH stands for Dietary Approaches to Stop Hypertension). It features vegetables, fruits, legumes, nuts, and whole grains, and limits foods high in saturated fat, such as fatty meats, full-fat dairy products, and tropical oils (coconut, palm kernel, and palm oils), as well as sugar-sweetened beverages, sweets, and high-sodium foods.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">Several studies have <\/span><a href=\"https:\/\/www.ncbi.nlm.nih.gov\/books\/NBK482514\/\"><span style=\"font-weight: 400;\">shown<\/span><\/a><span style=\"font-weight: 400;\"> that the DASH diet can lower triglycerides, blood glucose levels, LDL cholesterol, and insulin resistance.\u00a0<\/span><\/p>\n<p><span style=\"font-weight: 400;\">A <\/span><a href=\"https:\/\/academic.oup.com\/ajh\/article\/37\/3\/239\/7599742\"><span style=\"font-weight: 400;\">2024 meta-analysis<\/span><\/a><span style=\"font-weight: 400;\"> of 27 randomized trials, including more than 7,000 participants, found that DASH-style and Mediterranean-type heart-healthy eating patterns lowered systolic blood pressure by about 4 mm Hg and diastolic blood pressure by about 2 mm Hg. That may not sound like much, but across whole populations, that means a lot fewer heart attacks and strokes.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">Another diet often <\/span><a href=\"https:\/\/health.usnews.com\/best-diet\/best-heart-healthy-diets\"><span style=\"font-weight: 400;\">recommended for high blood pressure<\/span><\/a><span style=\"font-weight: 400;\"> is the MIND Diet (which just might win the &#8220;acronym stretching it\u201d contest, if ever there was one \u2014 MIND <\/span><span style=\"font-weight: 400;\">stands for Mediterranean-DASH Intervention for Neurodegenerative Delay). The MIND diet <\/span><span style=\"font-weight: 400;\">is a Mediterranean-DASH mashup that includes foods common to both that are proven to benefit brain health and combat cognitive decline. In 2025, <\/span><a href=\"https:\/\/health.usnews.com\/best-diet\/best-heart-healthy-diets\"><span style=\"font-weight: 400;\">U.S. News &amp; World Report<\/span><\/a><span style=\"font-weight: 400;\"> ranked the vegan diet<\/span><span style=\"font-weight: 400;\"> and the <\/span><span style=\"font-weight: 400;\">Ornish Diet (which is mostly plant-based) as highly effective for treating hypertension. Interestingly enough, all of these approaches feature a plant-forward approach. And of all the benefits of a plant-rich diet, its ability to lower blood pressure is one of the most studied. So let\u2019s look at why a plant-based diet can help control blood pressure, and identify some of the best plant-based foods that naturally lower blood pressure.<\/span><\/p>\n<h2><span style=\"color: revert; font-size: 2rem;\">Plant-Based Diets and Hypertension<\/span><\/h2>\n<p><span style=\"font-weight: 400;\">Dean Ornish, MD, developer of the Ornish Diet that bears his name, is one of the pioneers in using diet and lifestyle to treat \u2014 and often halt or reverse the progression of \u2014 chronic disease. Much of his early work focused on heart disease, and as we\u2019ve seen, <\/span><a href=\"https:\/\/foodrevolution.org\/blog\/lower-blood-pressure-naturally\/\"><span style=\"font-weight: 400;\">high blood pressure<\/span><\/a><span style=\"font-weight: 400;\"> both contributes to and results from that disease.\u00a0<\/span><\/p>\n<p><span style=\"font-weight: 400;\">In 2009, Ornish and colleagues <\/span><a href=\"https:\/\/www.ornish.com\/wp-content\/uploads\/effectiveness-efficacy-of-an-intensive-cardiac1-1.pdf\"><span style=\"font-weight: 400;\">published the results<\/span><\/a><span style=\"font-weight: 400;\"> of a comprehensive lifestyle trial that included almost 3,000 patients from diverse locations and socioeconomic backgrounds. Patients were put on a program that included a low-fat, whole food, plant-based diet; daily walks; and an hour a day of a stress-management practice, such as yoga or meditation. By the end of 12 weeks, participants experienced significant improvements in body mass index, triglycerides, LDL cholesterol, hemoglobin A1C, systolic and diastolic blood pressure, depression, and functional capacity. Participants\u2019 blood pressure dropped an average of 8\u20139%.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">Joel Fuhrman, MD, also tested a plant-based diet to see whether it could lower high blood pressure. <\/span><a href=\"https:\/\/www.ncbi.nlm.nih.gov\/pmc\/articles\/PMC6125084\/\"><span style=\"font-weight: 400;\">Seventy-five obese patients<\/span><\/a><span style=\"font-weight: 400;\"> were asked to follow a Nutrient-Dense, Plant-Rich (NDPR) diet that allowed small amounts of animal products (fewer than 5% of total calories). After one year, those who complied with the protocol saw an average reduction in systolic blood pressure (the top number) of nearly 30 mm Hg (millimeters of mercury, a unit used to measure pressure, including blood pressure and barometric pressure).<\/span><\/p>\n<p><span style=\"font-weight: 400;\">Analysis of data from a large cohort of Seventh-day Adventists <\/span><a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/22230619\/\"><span style=\"font-weight: 400;\">found<\/span><\/a><span style=\"font-weight: 400;\"> that vegans had 37% the risk of high blood pressure compared to omnivores, even when adjusting for other variables. A 2019 review article <\/span><a href=\"https:\/\/www.ncbi.nlm.nih.gov\/pmc\/articles\/PMC7692016\/\"><span style=\"font-weight: 400;\">identifies<\/span><\/a><span style=\"font-weight: 400;\"> dozens of studies correlating a vegetarian or vegan diet with lower blood pressure.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">So there\u2019s a lot of evidence that a whole food, plant-based diet can significantly reduce the risk of hypertension. How might it achieve that feat? Let\u2019s now turn to some of the biological mechanisms that connect food to blood pressure.\u00a0<\/span><\/p>\n<h2><span style=\"color: revert; font-size: 1.75rem;\">Nitrates and Blood Pressure<\/span><\/h2>\n<figure id=\"attachment_38233\" aria-describedby=\"caption-attachment-38233\" style=\"width: 1254px\" class=\"wp-caption aligncenter\"><img loading=\"lazy\" decoding=\"async\" class=\"wp-image-38233 size-full\" src=\"https:\/\/cdn.foodrevolution.org\/cdn-cgi\/image\/quality=75,format=auto\/foodrevolution.org\/wp-content\/uploads\/iStock-1216392926.jpg\" alt=\"vegetables composition\" width=\"1254\" height=\"836\" srcset=\"https:\/\/cdn.foodrevolution.org\/cdn-cgi\/image\/width=1254,quality=75,format=auto\/foodrevolution.org\/wp-content\/uploads\/iStock-1216392926.jpg 1254w, https:\/\/cdn.foodrevolution.org\/cdn-cgi\/image\/width=300,quality=75,format=auto\/foodrevolution.org\/wp-content\/uploads\/iStock-1216392926-300x200.jpg 300w, https:\/\/cdn.foodrevolution.org\/cdn-cgi\/image\/width=1024,quality=75,format=auto\/foodrevolution.org\/wp-content\/uploads\/iStock-1216392926-1024x683.jpg 1024w, https:\/\/cdn.foodrevolution.org\/cdn-cgi\/image\/width=768,quality=75,format=auto\/foodrevolution.org\/wp-content\/uploads\/iStock-1216392926-768x512.jpg 768w\" sizes=\"auto, (max-width: 1254px) 100vw, 1254px\" \/><figcaption id=\"caption-attachment-38233\" class=\"wp-caption-text\">iStock.com\/ALEAIMAGE<\/figcaption><\/figure>\n<p><span style=\"font-weight: 400;\">There\u2019s a big difference between the <\/span><a href=\"https:\/\/foodrevolution.org\/blog\/what-are-nitrates-nitrites\/\"><span style=\"font-weight: 400;\">nitrates<\/span><\/a><span style=\"font-weight: 400;\"> that occur naturally in some plant foods and the ones added to certain processed meats. The best advice I can offer is this: steer clear of the nitrates used as preservatives in processed meats, which are linked to serious health risks, and embrace the beneficial nitrates found in whole plant foods.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">When you eat nitrate-rich veggies, the bacteria in your saliva convert those nitrates into nitrites as you chew. That nitrite-rich saliva travels to your gut, where it\u2019s used to make nitric oxide (NO) \u2014 a compound that helps relax and dilate your blood vessels, supporting healthy blood flow and overall <\/span><a href=\"https:\/\/www.ahajournals.org\/doi\/10.1161\/HYPERTENSIONAHA.117.08999\"><span style=\"font-weight: 400;\">cardiovascular function<\/span><\/a><span style=\"font-weight: 400;\">.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">For a deeper dive, check out our <\/span><a href=\"https:\/\/foodrevolution.org\/blog\/what-are-nitrates-nitrites\/\"><span style=\"font-weight: 400;\">comprehensive article on nitrates and nitrites<\/span><\/a><span style=\"font-weight: 400;\">.<\/span><\/p>\n<h2><span style=\"color: revert; font-size: 1.75rem;\">Does Fiber Lower Blood Pressure?<\/span><\/h2>\n<p><span style=\"font-weight: 400;\">There appears to be a strong <\/span><a href=\"https:\/\/www.ncbi.nlm.nih.gov\/pmc\/articles\/PMC4366416\/\"><span style=\"font-weight: 400;\">inverse relationship<\/span><\/a><span style=\"font-weight: 400;\"> between hypertension and fiber intake, which is a fancy way of saying that more fiber generally means less high blood pressure. What\u2019s more, the higher the blood pressure, the more <\/span><a href=\"https:\/\/foodrevolution.org\/blog\/why-is-fiber-good-for-you\/\"><span style=\"font-weight: 400;\">adding fiber<\/span><\/a><span style=\"font-weight: 400;\"> to your diet can help.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">We\u2019re not sure of the exact mechanism, but we do know that fiber can help protect against metabolic syndrome, cardiovascular disease, and high cholesterol, all of which are related to high blood pressure. Lower total and LDL (\u201cbad\u201d) cholesterol is associated with better dilation of the endothelium (the layer of cells that lines the inner wall of blood vessels), which lowers blood pressure by improving blood flow.\u00a0<\/span><\/p>\n<p><span style=\"font-weight: 400;\">Fiber also reduces <\/span><a href=\"https:\/\/www.ncbi.nlm.nih.gov\/pmc\/articles\/PMC5551541\/\"><span style=\"font-weight: 400;\">oxidative stress<\/span><\/a><span style=\"font-weight: 400;\">, a process that can lead to cell and tissue damage that increases cardiovascular risk.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">If you\u2019re looking for dietary fiber, here\u2019s a shortcut: eat unprocessed or minimally processed plant foods. (Fun fact: plants are naturally rich in fiber, while animal products have none. Part of that equation appears to be the potassium-to-sodium ratio, which in the standard modern diet is heavily \u2014 and unhealthfully \u2014 weighted toward sodium. When potassium intake increases to match that of sodium, your body can balance the electrolytes that regulate your nervous and cardiovascular systems.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">Increasing dietary potassium may lower high blood pressure by inducing vasorelaxation, or the reduction of tension in blood vessel walls. Potassium affects the amount of fluid stored in your body and how much goes out in your urine. If your body is retaining water, you&#8217;ll have more fluid in your blood, which puts extra pressure on your blood vessel walls.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">A 2013 study found that when participants supplemented with 2 grams of potassium, their blood pressure <\/span><a href=\"https:\/\/pmc.ncbi.nlm.nih.gov\/articles\/PMC4366416\/\"><span style=\"font-weight: 400;\">decreased<\/span><\/a><span style=\"font-weight: 400;\"> by an average of 3 mm Hg systolic and 2 mm Hg diastolic. That may not sound like a big deal, but a drop of this magnitude in diastolic pressure across an entire population would reduce the incidence of stroke by 15% and of heart disease by 6%, saving more than a million lives per year worldwide.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">The higher your blood pressure, the more benefit extra potassium will provide. The closer you are to already having normal blood pressure, the less impact each additional gram of potassium will have. In addition to getting potassium from supplements, you can also increase your intake by eating more of some amazingly delicious foods. <\/span><a href=\"https:\/\/foodrevolution.org\/blog\/avocado-health-benefits\/\"><span style=\"font-weight: 400;\">Avocados<\/span><\/a><span style=\"font-weight: 400;\">, <\/span><a href=\"https:\/\/foodrevolution.org\/blog\/are-sweet-potatoes-healthy\/\"><span style=\"font-weight: 400;\">sweet potatoes<\/span><\/a><span style=\"font-weight: 400;\">, spinach, <\/span><a href=\"https:\/\/foodrevolution.org\/blog\/is-watermelon-healthy\/\"><span style=\"font-weight: 400;\">watermelon<\/span><\/a><span style=\"font-weight: 400;\">, coconut water, white beans, edamame, and, of course, <\/span><a href=\"https:\/\/foodrevolution.org\/blog\/are-bananas-good-for-you\/\"><span style=\"font-weight: 400;\">bananas<\/span><\/a><span style=\"font-weight: 400;\"> all contain high levels of potassium. Yum!\u00a0<\/span><\/p>\n<p><span style=\"font-weight: 400;\">For more on potassium, <\/span><a href=\"https:\/\/foodrevolution.org\/blog\/benefits-of-potassium\/\"><span style=\"font-weight: 400;\">see our article here<\/span><\/a><span style=\"font-weight: 400;\">.<\/span><\/p>\n<h2>Does Magnesium Help Lower Blood Pressure?<\/h2>\n<p><span style=\"font-weight: 400;\">The modern diet leaves many people deficient in <\/span><a href=\"https:\/\/foodrevolution.org\/blog\/magnesium-health-benefits-risks\/\"><span style=\"font-weight: 400;\">magnesium<\/span><\/a><span style=\"font-weight: 400;\">, another mineral that plays a crucial role in modulating blood pressure. Like with potassium, magnesium achieves the <\/span><a href=\"https:\/\/www.ncbi.nlm.nih.gov\/pmc\/articles\/PMC7827637\/\"><span style=\"font-weight: 400;\">greatest reduction<\/span><\/a><span style=\"font-weight: 400;\"> in blood pressure in people with the most severe hypertension.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">In some studies, magnesium intake of 500\u20131,000 mg per day reduced blood pressure by as much as 5.6 mm Hg systolic and 2.8 mm Hg diastolic. The most effective mineral treatment for hypertension appears to be a combination approach \u2014 increased magnesium and potassium, coupled with a reduction in sodium. This protocol often <\/span><a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/22051430\/#:~:text=Abstract,showing%20no%20change%20in%20BP\"><span style=\"font-weight: 400;\">achieves<\/span><\/a><span style=\"font-weight: 400;\"> the same result as a single antihypertensive drug, without negative side effects.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">The US Food and Drug Administration (FDA) actually allowed a qualified health claim about magnesium and blood pressure starting in 2022. That gives us another lever to pull; simply reducing salt intake can make a big difference in managing hypertension.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">A whole food, plant-based diet is naturally low in sodium; the trick is to avoid adding sodium in its many forms (and disguises). These include straight-up salt \u2014 table salt, Himalayan pink salt, and Celtic sea salt \u2014 as well as soy sauce and its variations: tamari, shoyu, and liquid aminos. Sodium also appears in many sauces, dips, spreads, and other condiments, in addition to most packaged foods.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">A version of whole food, plant-based eating called SOS-free (SOS stands for sugar, oil, and salt) is especially good for those whose blood pressure spikes when they ingest excess sodium.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">How much is too much sodium for blood pressure? Staying below that level has been <\/span><a href=\"https:\/\/www.who.int\/news-room\/fact-sheets\/detail\/salt-reduction\"><span style=\"font-weight: 400;\">shown<\/span><\/a><span style=\"font-weight: 400;\"> to help lower blood pressure and reduce the risk of cardiovascular disease, stroke, and heart attacks.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">A large 2013 meta-analysis of 34 clinical trials <\/span><a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/23558162\/\"><span style=\"font-weight: 400;\">showed<\/span><\/a><span style=\"font-weight: 400;\"> that reducing salt intake may improve cardiovascular health, not only by lowering blood pressure but also by benefiting vascular and arterial function.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">Too much salt, on the other hand, may cause water retention, leading to increased flow in arterial vessels. A 2021 randomized controlled trial of 110 participants with nonalcoholic fatty liver disease <\/span><a href=\"https:\/\/www.ncbi.nlm.nih.gov\/pmc\/articles\/PMC8269577\/\"><span style=\"font-weight: 400;\">found<\/span><\/a><span style=\"font-weight: 400;\"> that even garlic powder significantly reduced blood pressure compared to a placebo. Researchers have found that pomegranate juice can reduce hypertension by <\/span><a style=\"font-size: revert;\" href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/21457902\/\">inhibiting serum ACE activity<\/a><span style=\"font-weight: 400;\"> (just like the ACE inhibitor class of antihypertensive medications). A 2017 meta-analysis of eight randomized placebo-controlled clinical trials <\/span><a style=\"font-size: revert;\" href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/27888156\/\">found<\/a><span style=\"font-weight: 400;\"> that pomegranate juice lowered systolic blood pressure by an average of 5 mm Hg and diastolic blood pressure by around 2 mm Hg. A small 2002 randomized, placebo-controlled clinical trial involving 18 participants with mild to borderline hypertension <\/span><a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/11978262\/\"><span style=\"font-weight: 400;\">found<\/span><\/a><span style=\"font-weight: 400;\"> that adding whole oat cereal to the diet dropped systolic blood pressure by 7.5 mm Hg and diastolic blood pressure by 5.5 mm Hg in just 6 weeks.<\/span><\/p>\n<p><span style=\"font-weight: 400;\">A larger <\/span><a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/34090773\/\"><span style=\"font-weight: 400;\">2021 trial<\/span><\/a><span style=\"font-weight: 400;\"> asked participants in the experimental group to add oat bran to their diets. A 2010 study of obese adults with metabolic syndrome, for example, found that drinking a frozen blueberry juice drink significantly lowered blood pressure (7.8 mm Hg for systolic and 2.5 mm Hg for diastolic, representing 6% and 4% reductions, respectively).\u00a0<\/span><\/p>\n<p><span style=\"font-weight: 400;\">These benefits were replicated in a <\/span><a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/25578927\/\"><span style=\"font-weight: 400;\">2015 study<\/span><\/a><span style=\"font-weight: 400;\"> of postmenopausal women with hypertension: consuming just 22 grams per day of freeze-dried blueberry powder lowered their average blood pressure by 7 mm Hg (systolic) and 5 mm Hg (diastolic) over eight weeks.
